Free Meal Plan Generator
Most generators bury you in 40-ingredient grocery lists and recipes you'll never cook. This one does the opposite: simple repeatable meals, real food, and a grocery list you can memorize.
This tool provides general guidance, not medical advice. Calorie needs vary - talk to your doctor before starting any weight loss plan, especially if you have a medical condition.
Why this generator is deliberately boring
Every meal plan app tries to impress you with variety: 21 different meals a week, 40-ingredient shopping lists, recipes with ingredients you'll use once and throw away. Then you quit by Thursday - not because you lack willpower, but because the plan demanded 21 decisions and a part-time job in the kitchen.
This generator is built on the opposite idea: lock the structure, rotate the food. Every main meal is a protein anchor, a carb portion sized to your calories, and vegetables. Eat the same skeleton every day and you stop thinking about food - which is the entire point.
How your plan is built
- Your calorie target comes from the Harris-Benedict formula - the same math as our daily calorie calculator.
- Protein portions are locked (150–250 g raw per main meal, based on your target) - protein is not negotiable.
- Carb portions scale up or down to close the calorie gap. That's the only dial that moves.
- All nutrition data is USDA-verified, computed item by item. No estimates.
- Amounts are raw/dry weight. A food scale is the one gadget worth owning.
Frequently asked questions
Is this meal plan generator really free?
Yes. No signup, no trial, no subscription. You only enter an email if you want the PDF version of your plan.
Why does my plan repeat the same meals?
On purpose. Repetition is the feature: same structure every day means a short grocery list, no decisions, and portions you learn by heart. You can switch to more variety with one click.
How are the calories calculated?
We compute your daily calorie target with the Harris-Benedict formula and your activity level, then build each meal from real foods with USDA-verified nutrition data - a protein anchor, a carb portion scaled to your target, and vegetables.
Are the food amounts raw or cooked weight?
Raw or dry weight. Weigh meat raw and grains dry before cooking - that is the only way to keep the numbers accurate.
Can I swap a food I do not like?
Yes - every protein, carb, vegetable, and breakfast has a swap button. The plan recalculates portions automatically to keep your calories on target.
