7-Day GLP-1 Meal Plan for Women Over 50 (High Protein, High Calcium)

This is a 7-day meal plan for women over 50 on a GLP-1 - Ozempic, Wegovy, Mounjaro or Zepbound. It runs at 1,228-1,315 calories, 115-131 grams of protein and 1,218-1,477 mg of calcium a day across 6-7 mini meals. Those three numbers are the whole point. On a GLP-1 the weight comes off at 55 the same as at 35. What changes after menopause is what comes off with it: a quarter to a third of the weight people lose on these drugs is not fat.

Four checks before day 1

If you take insulin or a sulfonylurea (glipizide, glimepiride, glyburide), eating less on a GLP-1 can drop your blood sugar too low. Your prescriber may need to adjust the dose. Do not cut calories before you talk to them.

If you have kidney disease, the protein numbers here do not apply to you. In chronic kidney disease the guidance reverses: intake is usually held near 0.8 g per kg and kept under 1.3 g per kg. Your number has to come from your nephrologist or a renal dietitian.

If you have osteoporosis or have had a fragility fracture, tell your doctor you are on a GLP-1 and losing weight. That combination changes how closely your bone density should be watched.

If you have ever had an eating disorder, appetite suppression plus gram targets can pull old patterns back without warning. Work with a clinician who knows that history before you follow any plan on this page. What changes for women over 50

The medication works the same at 55 as it does at 35. Your body underneath it does not.

Lean tissue makes up 26-40% of the weight people lose on GLP-1 drugs. That range comes from the body-composition arms of the semaglutide (Ozempic, Wegovy) and tirzepatide (Mounjaro, Zepbound) trials, pulled together in a 2026 review. A separate 2026 analysis of 7,965 people taking these drugs in ordinary clinical care found tirzepatide users lost more lean mass than semaglutide users: 1.1% more at three months, 2% more at twelve. Lean tissue is not only muscle - it counts water, glycogen and organ tissue too. Muscle is the part of it you can do something about.

I am not a woman over 50. I am a man who lost 40 kg, put 30 of it back on, and then lost it again - and the two rounds did not cost me the same thing. The first time I ate less and did nothing else, and what came off was not all fat. The second time I ate the protein and lifted, and my last InBody scan read 13.8% body fat at 36. Same number on the scale, different body under it. That gap is what this page is about, and after menopause, on a GLP-1, the gap is wider than it ever was for me.

Menopause has already been taking that muscle for years. Researchers still argue about how much of post-menopausal muscle loss is the estrogen drop and how much is aging. The practical answer is the same either way: you start from less muscle than a 35-year-old on the same dose, so the same percentage loss costs you more.

Bone is the part nobody warns you about. The evidence is genuinely mixed. Some studies report real drops in bone mineral density on semaglutide; others find no consistent change in bone turnover markers at all, and nobody has a settled answer yet. One finding does stand out: a post-hoc analysis of post-menopausal women in the SELECT trial counted five times the rate of pelvic and hip fractures. A post-hoc finding is not proof, and I am not going to dress it up as one. But it lands on exactly the people this plan is written for, and building the food around calcium as well as protein costs nothing, so that is what I did.

Rapid weight loss also takes mechanical load off your skeleton, and bone responds to being loaded. Which is why this plan asks you to lift twice a week, and why I am not going to call it optional.

For a 150-pound (68 kg) woman, 1.6 g/kg is about 109 grams of protein a day. This plan delivers 115-131. Vitamin D belongs in this list too, at 800 IU a day for women over 50, but food alone rarely covers it. The salmon, sardines, eggs and fortified milk below carry a real share. Whether you need a supplement on top is a blood test and a conversation with your doctor. I am not going to guess at it from here.

How to use the plan

Six to seven mini meals, because a GLP-1 slows your stomach and three normal-sized plates stop being comfortable. Nothing here is specific to one drug: it works the same on Ozempic, Wegovy, Mounjaro and Zepbound. If you cannot finish something, save it and eat it as the next mini meal. The one thing not to skip is the cottage cheese at night: it is the protein safety net on a day the rest went badly.

Every chicken and turkey portion below is half a serving of a recipe I cook myself. Half, because on a GLP-1 a full serving tends to sit there and then get thrown out. Cook the whole thing, weigh it, split it, and that is two meals. If it turns out you can finish a full serving, finish it and drop the evening snack.

The sardines are here on purpose. Eaten with the soft bones, two ounces carry 216 mg of calcium in 105 calories - a glass of milk carries about 300 mg but costs 83, and on a day when you can manage six small things, calcium per calorie is the number that decides. They bring vitamin D too. If you cannot face them, swap in 3 oz of canned salmon with bones.

Check the tofu label for calcium sulfate, then check the calcium line on the panel - that is where the real number is. Calcium-set tofu runs around 200 mg per 3 oz. Tofu set with nigari runs a fraction of that, and here it is the only difference that matters.

The training that makes the food work after 50

Eating the protein and not lifting wastes most of it. Muscle keeps what it is asked to keep.

Two sessions a week is the number the research on older adults keeps landing on, and it is the number I would give you if you asked me in person. Not two hours. Two sessions. Squats to a chair, push-ups against a counter, a resistance band, or barbells if you already lift. The one rule is that it gets harder over the weeks - a load your body has already adapted to stops counting as a signal.

Book the first session for tomorrow. Twenty minutes counts.

Walking is good for you and it is not resistance training. I wrote out the numbers on walking for weight loss separately, including what it does not do.

Water and constipation

GLP-1 drugs slow digestion. So does age. Stack them and constipation becomes common, and you can get dehydrated without ever feeling thirsty, because the medication blunts the signal that would have told you.

80 oz (2.4 litres) a day is the usual starting point, sipped between meals rather than with them: on waking, mid-morning, after lunch, late afternoon, early evening. Yours will be different - a bigger body, a hot month or a kidney condition all move that number, and your doctor moves it faster than I can. The fibre in the kale, broccoli, beans and oats is the other half of the constipation answer. Water alone does not fix it.

What to do when you cannot eat

Some days the appetite is gone entirely. The order to protect is: protein first, calcium second, calories third. In practice that means the Greek yogurt, the cottage cheese and the fortified milk survive, and the rice, potato and toast are what you drop.

If you are nauseated rather than simply full, swap any fatty meal for plain chicken breast, scrambled eggs or plain yogurt, and the Ozempic nausea guide has the longer list.

If you consistently cannot reach 1,000 calories a day, that is a dose conversation with your prescriber, not a willpower problem you should solve by trying harder.

When to call your doctor

  • You lose more than about 1% of your body weight a week for several weeks running
  • You are getting weaker at daily tasks - stairs, shopping bags, standing up from a low chair
  • Constipation that does not resolve, or severe abdominal pain
  • Any fall, however minor it seemed, if you have osteoporosis or low bone density
  • You cannot eat enough to reach 1,000 calories on most days

What to do tomorrow

Not the whole week. Tomorrow.

  • Weigh yourself and write the number down. It is the start of your own log.
  • Work out your protein target. In pounds: divide your weight by 2.2, then multiply by 1.6. At 150 lb that is 109 g. Write that down too.
  • Eat breakfast from Day 1 above. It carries 29 g of protein, and mornings are where a small appetite loses the most ground - by lunch there is less room left to catch up.
  • Buy the cottage cheese and the fortified milk on the way home.

The weight comes off either way on a GLP-1. Protein, calcium, a floor of 1,200 calories and two lifting sessions a week are what decide how much of what leaves is fat.

Yours will not look exactly like mine or like this plan. Run your own numbers, keep the four rules, swap the food for food you will actually eat.

Two ounces of sardines eaten with the soft bones carry 216 mg in 105 calories. A light string cheese is 200 mg in 80. Greek yogurt, cottage cheese, calcium-set tofu, kale and calcium-fortified orange juice do the rest. Every day in this plan clears 1,200 mg without going over 1,315 calories.
